Hydration Strategies for Endurance Athletes: Sweat, Sweat, Baby

Why “Drink When You’re Thirsty” Isn’t Enough

If you’re a trail runner, crosscountry skier, or mountain biker, you already know hydration matters. But what’s less obvious is how you hydrate can quietly make or break your performance. Long climbs, steady miles, altitude, heat, cold, and heavy gear all increase fluid loss — and relying on thirst alone often isn’t enough to keep up. There are commonly five hydration protocols for sports events/competitions that are used with regularity.

Five Common Hydration Protocols Athletes Use

Exercise physiologist Lawrence Armstrong outlined five basic hydration approaches [1] that show up in endurance sports. Most athletes fall into one of these categories, whether they realize it or not.

The first is drinking only when thirsty. This approach feels intuitive, but it’s also the one most strongly linked to involuntary dehydration.

The second is ad libitum drinking, meaning you drink freely whenever you think about it, without a plan. This is better than strict thirstonly drinking, but it’s still inconsistent and easy to under or overdo.

The third  is individualized planned drinking. This approach uses your personal sweat rate to guide how much you drink per hour, adjusting for conditions and effort.

The fourth is drinking nothing during exercise, which predictably leads to excessive dehydration and performance decline.

The fifth is drinking as much as possible, which can be just as dangerous, increasing the risk of overhydration and low blood sodium (hyponatremia).

As you may have guessed, ad libitum drinking is the most common method per Lawrence’s paper Rehydration during endurance exercise: Challenges, research, options, methods [1].

Involuntary Dehydration: The Hidden Performance Drain

Research indicates that many endurance athletes unknowingly under‑drink during long efforts. This isn’t because they’re careless, but because the body’s thirst mechanism doesn’t always turn on strongly enough during prolonged exercise. This phenomenon is called involuntary dehydration [2], and it’s one of the most common hydration mistakes in endurance sports.

Physiologist John Greenleaf described involuntary dehydration as a situation where athletes feel fine and don’t feel thirsty, yet still finish workouts or races significantly dehydrated [2]. In simple terms, thirst lags behind actual fluid needs. By the time you feel thirsty, you’re often already behind.

This is why drinking water “as needed” or “when thirsty” frequently leads endurance athletes to lose 2–4% (or more) of their body weight during long events [1,2]. That level of dehydration has been shown to impair endurance performance, increase perceived effort, and raise cardiovascular strain.

Don’t misunderstand - thirst is still useful and can be a beneficial indicator in everyday life but during peak athletic events, it’s not the best indicator of when and how much to consume.

 

Why a Hydration Plan Works Better Than Guessing

A hydration plan doesn’t mean forcing fluid at every opportunity. It means starting an event with a rough target based on your individual needs with a plan of action as opposed to going based on “feel.” Using previous training or calculated sweat rates as guidelines can keep you within set guardrails and within your peak performance thresholds.

The best plans are flexible — they use thirst as feedback, not the primary driver and coming into a race or event with a plan to be proactive rather than reactive to signals can help you hit your personal bests.

How to Calculate Your Sweat Rate (Simple Version)

Lawrence Armstrong highlights a straightforward way to estimate sweat rate during training [1]. You only need a scale and one of your typical workouts.

1.        Weigh yourself before training (minimal clothing, after emptying bladder and bowel)

2.        Train at a race‑like intensity

3.        Weigh yourself after training

4.        Track how much fluid you drank

5.        Track how much fluid you expelled through urine

Use this formula:

Sweat rate (liters per hour)
(Pre‑workout weight − Post‑workout weight + fluid consumed − urine output) ÷ hours exercised

This won’t be perfect but will get you a starting point. It also doesn’t consider other environmental factors like altitude, temperature, wind, etc.

 

Putting It Into Practice

For your event, go in with a plan of replenishing your sweat loss rate at regular intervals (eg. Every 20 minutes) barring the event doesn’t have any unique constraints (e.g. swim in the triathlon). If constraints do exist, make sure to plan hydration around them to maintain your threshold body weight (loss of less than 2-4% during the event).

This approach doesn’t eliminate dehydration completely — and it doesn’t need to. The goal is to limit fluid losses to a manageable range. The goal is to ultimately lose no more than weight than needed through fluid loss and certainly not to gain weight at all during the race [1] (which creates a separate issue altogether and can be dangerous, assuming an individual enters a race with adequate initial hydration levels).

Also, do not overhydrate prior to the race as this can reduce serum sodium levels creating other issues on race day.

Takeaway

Hydration isn’t just about drinking water — it’s about timing, quantity, and intention. Research shows that athletes commonly fall into involuntary dehydration unknowingly.

A simple hydration plan, especially one based on your sweat rate, is one of the easiest performance upgrades you can make. It’s low‑tech, inexpensive, and proven to work.
